When 4 or 5 p.m. rolls along, and you're staring down the barrel of a big deadline, your work can start to…slow…down…even though that's exactly when you need to be in high gear.

Your attention span's spent. And if you're over 40, you've spent the last two decades having your capacity to pay attention dwindle. Research from the University of California, Irvine , has shown that between 2004 and the mid-2010s, desk workers' ability to stay on the same task slipped from an average of 2.5 minutes at a time to just 47 seconds at a clip.

Yeah, you can fend off a bit of the afternoon dip with some caffeine, but you also know that it's temporary, will make you jittery, and you'll eventually crash.

Part of that crash has to do with how our attention works chemically in our nervous system, says Anthony Zanesco, Ph.D. , an assistant professor of cognitive neuroscience at the University of Kentucky. But the truth, he says, is that we don't yet know everything about our attention spans, why they falter, or how we can recharge them.

That doesn't mean your ability to focus after 4 is hopeless, though. I spoke with Zanesco about what we do know about attention, and how you can use that knowledge to amp back up at 3, 4, 5, or later to power through.

The Three Competing Systems Pulling at Your Brain

When that 4 p.m. attention slump hits, it's not just that your attention is running out, Zanesco says. It's that chemicals are piling up in your brain. Specifically, your nervous system's stacking adenosine. This signaling molecule is used all over your body : It helps your blood vessels dilate as part of your cardiovascular system. It's the basis of adenosine triphosphate, or ATP, the energy currency your cells use as a power source. And our neurons use it too, Zanesco explains.

"The use of energy in our cells accumulates this metabolic waste, and this accumulates in the brain," he says. "This is largely why we feel tired and fatigued throughout the day; it's this buildup of adenosine, this metabolic waste."

Your body clears away adenosine when you're sleeping. But on a workday, you can't always snooze to sweep it away. Caffeine works by blocking adenosine receptors, keeping us alert by not letting this tired-making waste build up, but only temporarily.

"Once that caffeine gets cleared out, all of that built-up adenosine starts binding, and you have this big crash of fatigue," he says.

But attention degradation isn't just a chemical problem, he says. It's also a resource scarcity problem. Your attentional system has three different categories, and they're all competing for the same brain resources:

There's your goal-based attention system.This system is like a flashlight you can point at what you want to pay attention to; it's the one you want to use when you're chasing that deadline.

There's a sort of alarm system, too.When a loud sound or something important happens around you, this system pulls your mind into focus, Zanesco says. So when an ambulance pulls up behind you, sirens blaring, this part of your system says, "Hey! Pay attention!"

In the modern world, though, this second system gets highjacked—by beeping email notifications, the doink of a chat window, or the buzz of your phone telling you someone's forwarded over a reel. And when these alarms yank you out of your goal-based focus, Zanesco says, you lose some of the battery of your goal-based flashlight.

The third part of your attention system, Zanesco explains, looks inward. You can pay attention to the task at hand, the environment around you, but also what you're thinking and feeling inside. And this part of attention pops up during the day with what researchers call "mind wandering." This attentional tug to the inside often happens more as the day goes on, Zanesco says. You've gone through more things, so there's more for your mind to wander about.

Like the alarm system, mind wandering can distract you from your goal-oriented, task-focused attention system.

Take the Right Types of Breaks to Refresh Attention

Zanesco starts by warning that because we're still learning how attention works, the tools for refreshing it are also not foolproof.

However, if you know you have something like a big deadline coming up, the best way to protect your attention during the day is to reduce the noise. Start by turning off distracting notifications and buzzes on your phone and computer for the day, and keep your water bottle topped up— small studies have shown that dehydration reduces attention.

When focus starts to flag, the answer isn't to keep grinding, Zanesco says. The solution is to take a short break—but the right kind of break. For most people, but not all, that means a break without screens. Zanesco says that some people may find they recharge with a little bit of game or YouTube time on their phone.

But for many of us, more screens won't mean more attention. If that's the case, he suggests these two types of breaks to refresh:

Type 1: Five Minutes of Mindfulness

Zanesco and other researchers have found that they can reduce mind wandering in military populations and others over time with consistent mindfulness practices. These practices can even, theoretically, increase the total battery you have in your goal-focused attention flashlight.

But you don't have months to build it up. You need more attention now . Even if you aren't a long-time practitioner, a short mindfulness practice can still help, Zanesco says. That can be a simple one from an app, or one of these two simple ones he recommends:

Practice 1: Just Focus on Your Breath

Set a timer for five minutes, close your eyes, and breathe. Think about and notice how your breath feels, where you feel it, how fast or slow it is…any detail you can think of to focus solely on your breath. Is it coming more through your left nostril or your right? Is it coming from your chest? How do your arms and shoulders rise and fall? Keep these details in your mind, and keep focusing on your breath.

Practice 2: Pay Attention to Sounds in the Room

Close your eyes, breathe, and listen. Try to identify all the sounds you can hear in the room—the buzz of the air conditioning, the fan on your laptop, or even your shirt brushing as you breathe. Keep listening and focusing on those sounds for five minutes.

These types of practices can reduce your mind wandering, letting you refocus (and stay focused) on your goal task.

Type 2: Take a Walk Without Your Phone

"Take a walk" isn't revolutionary break time advice, but the part where you're not looking at your phone might be a challenge. And that phone-free part's important, Zanesco says. While the breathing activities above reduce mind wandering, walking without your device actually encourages your mind to wander, giving you opportunities to think through the task you're working on and come up with more creative solutions.

There are actually studies that back this up: In 2014, Stanford researchers gave two groups of subjects the same test of creativity. One group was allowed to walk for a few minutes to think about it, while the other group was glued to their chairs. The walkers, the scientists found, were twice as likely to come up with a novel solution to the test's problems as the seated group.
